Zone 2 是提升粒線體功能的最佳有氧強度嗎?

近年來,「Zone 2」訓練在健康與長壽社群中掀起熱潮。諸多 Podcast、Instagram 與各大健身頻道均推廣此「低強度、長時間」的有氧運動,稱其為強化粒線體 (線粒體) 功能、提升代謝健康、乃至延緩老化的最佳強度。

然而,最新的運動科學研究對此概念提出了挑戰。

什麼是 Zone 2?

社群媒體中 Zone 2 通常指強度低於第一乳酸閾值 (LT1) 的有氧運動,此時脂質氧化效率達到峰值 (San Millan & Attia, 2019),血液乳酸濃度約維持在 1.7–2.0 mmol/L (Attia et al., 2023),主觀感覺輕鬆、可以輕鬆說話 (Quinn & Coons, 2011)。此強度對坐式生活者而言可能是快走或是 100 W 的自行車運動,對職業自行車手而言則可能是時速 40 公里或 300 W 的自行車運動。

Zone 2 的支持者怎麼說?

推廣 Zone 2 最具代表性的人物是科羅拉多大學醫學院教授、環法自行車賽冠軍 Tadej Pogačar 的訓練顧問 Iñigo San Millán 博士。他表示: Zone 2 是最能提升粒線體功能與耐力運動表現的訓練強度。

部分研究亦支持此一論點。Lundby等 (2018) 發現,每週 4 次、每次 60 分鐘,強度為 65% 最大有氧功率的 Zone 2 訓練,持續 6 週後,受試者的粒線體體積增加了 55%,而負責有氧代謝的檸檬酸合成酶(citrate synthase)活性也上升了 44%。

新文獻的挑戰:Zone 2 並非最優解

Storoschuk 等 (2025) 在回顧型研究中,探討了Zone 2 訓練對於對肌肉內部信號傳遞以及粒線體生物生成的影響 (如下圖),顯示了需長時間的 Zone 2 運動方能有效達到肝醣消耗、AMPK 活化以及增加粒線體基因表達。

此外,作者亦比較了 Zone 2 訓練與高強度耐力訓練對於粒線體、脂質代謝,以及整體健康水準的提升效果:

Zone 2 對粒線體功能的提升效果

  • 進行 Zone 2 時的代謝壓力小,往往需要大於 1 小時的訓練時長才能活化粒線體生成訊號 (McConell et al., 2020)。
  • 高強度耐力運動可能更有效率地活化粒線體生成訊號如 AMPK 與 CaMKII (Ross et al., 2015)。

Zone 2 對脂質代謝的提升效果

  • Zone 2 確實能提升未訓練者或 II 型糖尿病患者的脂肪氧化能力 (Bordenave et al., 2008)。
  • 然而,高強度運動同樣能提升燃脂能力 (Astorino et al., 2018),且目前沒有證據顯示,Zone 2 對於燃脂有較佳的提升效果。

Zone 2 對整體健康與體適能的提升效果

  • 最大攝氧量 (VO2max/心肺適能) 是預測慢性病與死亡率的黃金指標 (Chuang & Wang, 2023)。
  • 在運動量相同的情況下,高強度運動能帶來更大的心肺適能進步與健康效益 (Inglis et al., 2024; Ross et al., 2015)。

作者亦提及,人們對 Zone 2 的推崇可能源於職業耐力運動員的訓練組成—— 80% 時間在 Zone 2,剩下 20% 則是高強度訓練。然而人們可能忽略了職業運動員較高的訓練量 (每週訓練可達 20 小時以上),直接將此訓練模式套用到一般大眾可能導致刺激不足。

結論與實務建議

Zone 2 訓練並非無效,但稱其為「最佳強度」略顯武斷。對訓練時間有限的一般大眾而言,加入高強度的耐力訓練,反而能更有效率地提升粒線體功能與有氧適能。Zone 2 訓練真正的優勢,在於其生理壓力與恢復成本較低,不僅能減少運動時的不適感,也能輕鬆累積總訓練量。因此,若您每週訓練時間少於 150 分鐘,不必過度執著於 Zone 2。建議確保每週有 2–3 次的中高強度訓練(如間歇跑、騎車爬坡、循環訓練),並將 Zone 2 作為輔助即可。
